If-Then implementation intentions are a way of holding yourself accountable and having a backup plan for achieving your goals. It’s a strategy that uses self-discipline to help you form habits and make progress in your life.
In essence, they go like this:
If situation X arises, Then I will do Y.
For example, If I have to work late and can’t get to the gym, Then I will go tomorrow morning instead.
Over my years of practice, I’ve learned that If-Then implementation intentions can be extremely useful for NoFap. This post will explain how they help with NoFap. You’ll also learn how you can use them to make your NoFap practice more successful.

Let’s get started.
If-Then Implementation Intentions, Explained.
If-Then implementation intentions follow a very simple formula, as shared above. They consist of two simple parts: a situational cue, and a relevant response. The implementation intention should be relevant to a goal or habit you’re working towards. Ideally, you will have multiple If-Then implementation intentions in place, to cover a range of possible scenarios.
Here’s an example of some If-Then implementation intentions for an exercise habit.
- If I can’t get to the gym after work, Then I’ll go in the morning.
- If I’m feeling tired, and don’t want to go to the gym, Then I’ll only go for a quick 5-minute workout. I can then leave at any point.
- If the gym is closed, Then I’ll go for a run.
- If it’s raining, Then I’ll do a HIIT workout at home.
And so on and so forth.
If-Then Implementation Intentions For NoFap
As you can imagine, If-Then implementation intentions can be a valuable tool for NoFap. Specifically, they help with managing triggers and urges.
If you’ve previously identified your triggers, and thus the things that cause your urges, you can manage these through using this If-Then strategy.
Let’s take a look at how we can manage our urges using If-Then implementation intentions…
Urge management
Here’s a general If-Then implementation intention anyone on NoFap can use to make considerable progress.
If I get an urge, Then I will do 10 pushups.
Making this a part of your life will instantly improve the length of your streaks. You’ll feel less compelled to act sexually on an urge because you’ve acted in a different way – doing pushups.
For more specific If-Then plans, you’ll need to know your triggers and urges. Here are some examples to help.
Trigger – Seeing a sex scene in a film
- If I get aroused during a film, Then I will skip ahead until the scene has passed.
- If I get aroused during a film, Then I will stop watching, do some pushups, then continue watching once the scene has passed.
Trigger – Being alone and bored
- If I’m alone and bored, Then I will find something to do ASAP and start doing that thing immediately.
- If I can’t think of anything to do, Then I will leave the house until I think of something.
- If I’m alone and bored, Then I will avoid going into my bedroom with my phone.
Trigger – Seeing an attractive girl on social media
- If I’m scrolling social media and see a photo of an attractive girl, Then I will close the app and do something else.
- If I see an attractive girl on social media and get aroused, Then I will unfollow her and all other similar accounts.
Trigger – A friend telling you a sexual or arousing story, or sending a sexual message
- If my friend starts to tell me a sexual story and I’m getting aroused, Then I will tell them I’m doing NoFap and would respectfully ask them to not share it.
- If my friend starts to tell me a sexual story, Then I will quickly change conversation topics when they are done.
Trigger – Random sexual arousal/tension from not having masturbated in a while
- If I feel random arousal or sexual tension, Then I will distract myself or exercise until it goes away.
- If I can’t exercise, Then I will meditate and be fully present with the feeling until it fades – surfing the urge.
Hopefully that gives you a clear idea of how you can use If-Then implementation intentions for NoFap.
Take Action – 5 minutes
Create a list of triggers and urges, if you don’t already have one from a previous blog post. Then think about and write down 3 If-Then implementation intentions for each. Then start to follow them. There is not point in thinking of them if you’re not going to use them.
